This is not a controversial claim. The research on protein and muscle protein synthesis is among the most robust in all of nutritional science. Yet the majority of men — even those who train regularly — are chronically under-consuming protein, and it is limiting their results in ways they may not fully appreciate.

Why Protein Is Non-Negotiable for Muscle

Muscle tissue is primarily composed of protein — specifically, long chains of amino acids arranged into structural proteins like actin and myosin. When you train, you create microscopic damage to muscle fibers. The repair and growth of those fibers requires amino acids, which can only come from dietary protein.

This process — muscle protein synthesis (MPS) — is the biological mechanism behind every pound of muscle you have ever built. It is stimulated by resistance training and by the presence of amino acids, particularly leucine, in the bloodstream. Without adequate dietary protein, MPS cannot proceed at the rate needed to produce meaningful muscle growth or even maintain existing muscle mass.

The Muscle Protein Turnover Equation

Your muscles are in a constant state of turnover — simultaneously breaking down (muscle protein breakdown, or MPB) and rebuilding (MPS). Net muscle gain occurs only when MPS exceeds MPB over time.

Several factors influence this balance:

  • Training stimulates MPS acutely and increases the sensitivity of muscle to amino acids for 24–48 hours post-workout
  • Dietary protein provides the substrate for MPS and directly stimulates it via leucine signaling

For a 200-pound (91kg) man, this translates to approximately 160–200g of protein per day for muscle growth, and potentially more during a cut.

Protein Distribution Matters

Total daily protein is important, but so is how you distribute it across meals. Research consistently shows that spreading protein intake across 3–5 meals of 30–50g each produces superior MPS compared to eating the same total protein in one or two large meals.

This is because each meal triggers a discrete MPS response that lasts approximately 3–5 hours. Eating 200g of protein in two meals does not produce the same anabolic stimulus as eating 50g across four meals. The muscle can only use so much protein at once — the excess is oxidized for energy.

Practical target: aim for 40–50g of protein at breakfast, lunch, dinner, and a pre-bed snack.

Protein Quality: Not All Sources Are Equal

Protein quality is determined by its amino acid profile and digestibility. The key metric is leucine content — leucine is the primary trigger for MPS via the mTOR signaling pathway.

Highest quality sources (complete proteins with high leucine):

  • Beef, chicken, turkey, pork
  • Eggs and egg whites
  • Fish and seafood
  • Dairy (Greek yogurt, cottage cheese, milk)
  • Whey protein isolate

Plant-based sources (generally lower leucine, incomplete amino acid profiles):

  • Soy protein (most complete plant protein)
  • Pea protein (good leucine content, pairs well with rice protein)
  • Lentils, beans, quinoa

Men relying primarily on plant proteins need to consume more total protein to achieve equivalent MPS stimulation, and should prioritize combining complementary sources to ensure a complete amino acid profile.

Protein and Anabolic Resistance After 35

As men age, the muscle's sensitivity to amino acids decreases. This anabolic resistance means that the same 25g of protein that maximally stimulated MPS at age 25 may produce a blunted response at age 45.

The practical solution is straightforward: eat more protein per meal. Research suggests that men over 40 should target 40–50g of protein per meal rather than the 25–30g that is often recommended for younger individuals. This higher per-meal dose overcomes the leucine threshold and restores a robust MPS response.

This is also one of the reasons why hormonal optimization — particularly TRT and sermorelin — is so valuable for men over 35. Testosterone and growth hormone directly amplify the MPS response to protein, effectively reversing anabolic resistance and allowing the muscle to respond to protein the way it did when you were younger.

Protein and Muscle Preservation During Aging

Even if building new muscle is not your primary goal, preserving the muscle you have is critical for long-term health, metabolic function, and quality of life. Sarcopenia — the age-related loss of muscle mass — begins in the 30s and accelerates after 50. It is associated with increased risk of falls, fractures, metabolic disease, and all-cause mortality.

Adequate protein intake is the most powerful dietary intervention for slowing sarcopenia. Men who consistently consume 1.6–2.0g/kg of protein per day lose significantly less muscle mass with age than those eating at RDA levels — regardless of training status.

Practical Tips for Hitting Your Protein Target

Build meals around protein first. Decide on your protein source (chicken breast, ground beef, eggs, Greek yogurt) and build the rest of the meal around it.

Use protein shakes strategically. Whey protein isolate is one of the highest-quality, most leucine-dense protein sources available. A 40g shake post-workout or as a meal supplement is a practical and effective tool.

Prioritize breakfast protein. Many men eat a low-protein breakfast and try to make up for it at dinner. Starting the day with 40–50g of protein (eggs, Greek yogurt, protein shake) sets a better anabolic tone for the day.

Track for a week. Most men are surprised to discover how far below their protein target they actually are. A week of tracking with a food app provides a reality check and helps identify where the gaps are.
